A calorie is a unit of energy, not a unit of volume, so 100 calories can look wildly different depending on what you are eating. The same number that fills a large mixing bowl with leafy greens fits into a small handful of nuts or a thin pat of butter. Every gram amount below is drawn from USDA FoodData Central values in our database. To get 100 calories from any food, we divide 100 by its calories per 100 grams, then scale the portion. Foods with few calories per gram give you a big pile. Foods packed with fat or sugar give you a small one.
The greens you can barely finish
At the low-density end, 100 calories is a serving most people would struggle to eat in one sitting. It takes about 435 grams of spinach, raw to reach 100 calories, roughly a full grocery bag of leaves. That same 100 calories buys around 294 grams of broccoli, raw, about 286 grams of kale, raw, and roughly 400 grams of eggplant, raw. These foods sit at the very top of our scale, with spinach at 100, kale at 99, broccoli at 96, and eggplant at 87, because each of those enormous portions still carries a heavy payload of potassium, folate, and vitamin K for almost no energy.
Root and stalk vegetables behave the same way. One hundred calories is around 244 grams of carrots, raw (score 94), enough for a full snack tray. That is the whole point of the density score: when a food gives you this much volume and nutrition per calorie, it earns a high number.
Fruit lands in the middle
Fruit is sweeter and more calorie-dense than greens, so the portions shrink. One hundred calories is about 312 grams of strawberries, raw, roughly 333 grams of watermelon, raw, and around 175 grams of blueberries, raw. A banana climbs higher still: 100 calories is only about 112 grams of bananas, raw, a bit more than one medium banana. More sugar and calories per gram pull the score down, even though all four are whole fruits worth eating.
Protein foods: smaller portions, denser payload
Once fat and concentrated protein enter the picture, 100 calories gets small. It is about 130 grams of potatoes, flesh and skin, raw (score 83), around 70 grams of egg, whole, raw (score 62), and roughly 76 grams of salmon, sockeye, raw (score 74). An egg and a slab of salmon look modest next to a bag of spinach, but they deliver protein a leaf cannot. This is where the score needs context: salmon and eggs rank lower than kale on a per-calorie basis, yet they carry nutrients greens lack.
Legumes and nuts show the effect even more sharply. One hundred calories is only about 28 grams of lentils, raw (score 70) or roughly 17 grams of almonds (score 80). Almonds keep a high score despite the tiny portion because those 17 grams are dense with vitamin E, magnesium, and fiber.
The small handful end of the scale
At the calorie-dense end, 100 calories nearly disappears. It is about 62 grams of avocado, raw (score 66), roughly 17 grams of peanut butter, smooth (score 46), and around 25 grams of cheddar cheese (score 37). Processed snacks fall here too: 100 calories is only about 19 grams of potato chips, plain, salted (score 53), a small handful.
The extremes tell the clearest story. One hundred calories of butter, salted is roughly 14 grams, a single pat, and it scores just 10. And 100 calories of cream soda is about 196 grams, most of a glass, yet it scores a 3 because it delivers energy and almost nothing else. A big volume does not guarantee a good score; what rides along with the calories is what counts.

Line up all 20 portions and the trend is unmistakable. The foods that give you the most to eat per 100 calories tend to score highest, because volume usually tracks water, fiber, and micronutrients. The exceptions are instructive: soda gives you volume with no nutrition, while almonds give you a tiny portion packed with it. We take each food's calories per 100 grams from USDA FoodData Central, then divide 100 by that number and scale the portion. Spinach carries about 23 calories per 100 grams, so 100 calories is roughly 435 grams. Almonds carry about 579 calories per 100 grams, so 100 calories is only about 17 grams.
Why do leafy greens give you so much more food per 100 calories?
Greens are mostly water and fiber, which add weight and volume without adding much energy. That is why a bag of spinach and a handful of almonds can hold the same 100 calories, and why greens dominate the top of our per-calorie density scale.
Does a bigger portion always mean a healthier food?
No. Volume per calorie tracks nutrition for most whole foods, but there are exceptions. Cream soda gives you a large portion for 100 calories yet scores a 3 because it carries almost no nutrients, while almonds give you a tiny portion but a dense payload and score 80.
